A comfortable pace for most beginners is 7-10 min/km (11-16 min/mile), which feels like a brisk walk-to-jog. The key indicator is the talk test: if you can hold a conversation, the pace is aerobically appropriate. Many beginners go too fast initially and burn out. Running at 60-70% of maximum heart rate (roughly 180 minus your age) builds aerobic base safely. After 8-12 weeks of consistent running, most beginners naturally drop to 6-8 min/km without additional effort.
For a goal race time: divide the total time in seconds by the race distance in km. Example: to finish a 10K in 55 minutes (3300 seconds): 3300/10 = 330 seconds/km = 5:30/km pace. Add 5-10 seconds/km buffer for course hills, aid stations, and race day conditions. For half marathons and marathons, your sustainable pace is typically 15-30 seconds/km slower than your 10K pace due to glycogen depletion and fatigue over longer distances.
Negative splits means running the second half of a race faster than the first half. This is the optimal race strategy for endurance events because: starting conservatively prevents early glycogen depletion, body warms up and biomechanical efficiency improves, and mental confidence builds from passing other runners in the second half. Most world records and personal bests are set with near-even splits or slight negative splits. The mistake most runners make is going out too fast in the first kilometre excitement.
Marathon finishing time is simply pace multiplied by 42.195 km. Common pace-to-finish conversions: 4:15/km = 2:59:34 (sub-3 hour). 4:45/km = 3:20:49. 5:00/km = 3:30:58. 5:30/km = 3:51:14. 6:00/km = 4:13:11. 7:00/km = 4:54:49. 8:00/km = 5:36:27. The wall (hitting glycogen depletion) typically occurs at km 30-35, causing significant pace drop if not properly fuelled. Carbohydrate gels every 45-60 minutes from km 15 onwards help maintain target pace.
